Lower-carb swaps for pasta, rice and bread

Five ways to make familiar Mediterranean meals less reliant on starch, without buying specialist diet products.

Change the balance before changing everything

A useful swap should make dinner easier, not create another kitchen project. Begin with the food you already cook and adjust the accompaniment. Keep enough food on the plate to make it a meal.

Pasta: let the sauce meet more vegetables

Courgette ribbons work with tomato, garlic and basil. Slice them with a vegetable peeler, briefly soften them in a pan and fold through the sauce. They release water, so avoid simmering them for a long time.

If you enjoy pasta, try a smaller portion mixed with roasted vegetables rather than a large bowl with a few vegetables on top. Add fish, chicken, tofu or a modest serving of beans as appropriate. Vegetables are not nutritionally identical to pasta, and portions should suit your needs.

Rice: try cauliflower or a tray of vegetables

Coarsely grate cauliflower, then cook it briefly in a wide pan with a little olive oil. Add lemon and parsley. Frozen cauliflower works too; let excess moisture evaporate rather than covering the pan.

There is no rule that a rice dish needs a rice-shaped substitute. Roasted peppers and aubergines can be an easier accompaniment to grilled chicken or fish.

Bread: build a lunch around a plate

A chopped salad with boiled eggs, tuna or tofu can replace a sandwich lunch. Include olive oil dressing and enough of the protein source to make it satisfying. A small spoonful of chickpeas brings another texture.

Soup is another option. Choose a vegetable-rich soup, add a protein source, and taste it before deciding whether bread is necessary. If you have bread, a smaller slice of wholegrain bread may suit you better than making bread the meal.

Potatoes: change the tray bake

Try chunks of courgette, peppers, mushrooms and aubergine alongside the main ingredient. Cut vegetables to a similar size, leave space on the tray and cook until tender. Add lemon after cooking for a brighter flavour.

Sugary drinks: keep the refreshment

Water with lemon, mint or cucumber is a simple alternative to sweetened drinks. Whole fruit offers a different eating experience from fruit juice; portion and individual needs still matter.

Make it repeatable

Pick one swap this week. Use ordinary supermarket ingredients, and keep a fallback meal for busy days. See our starter shopping list for ideas.
